Protein Calculator

Daily protein target in grams based on body weight and goal.

Quick answer: For building muscle, aim for 1.6–2.2 g of protein per kg of body weight; for fat loss, 1.6–2.4 g/kg; for general health, 1.0–1.6 g/kg. A 75 kg person building muscle needs roughly 120–165 g a day.

Protein needs scale with body weight and training. Most active adults do well between 1.6 and 2.2 g/kg per day; higher intakes are useful during a calorie deficit. People with kidney or liver conditions should follow medical advice on protein intake.

What is Protein Calculator?

Protein provides the amino acids used to build and repair muscle, and it is the macro most closely tied to body composition. Recommendations scale with body weight and goal: sedentary adults need around 1.0–1.2 g/kg for general health, while people training for muscle need 1.6–2.2 g/kg and those dieting to lose fat benefit from 1.6–2.4 g/kg to protect muscle. Spreading intake across the day in servings of about 0.3–0.4 g/kg appears to support muscle protein synthesis better than a single large dose. This calculator returns a daily target range for your weight and goal, plus per-meal figures for a typical four-meal day.

Common Uses for Protein Calculator

  • Set a daily protein target for muscle gain
  • Raise protein to protect muscle while dieting
  • Break a daily target into per-meal servings
  • Check whether your current intake is enough

Frequently Asked Questions

How much protein is too much?
For healthy kidneys there is no established upper limit at typical intakes. Very high intakes offer no extra muscle benefit past about 2.2 g/kg. People with kidney disease should follow medical advice.
Does protein timing matter?
Total daily intake matters most. Distribution helps: three to five servings of 0.3–0.4 g/kg across the day, with a serving within a few hours of training, is a reasonable pattern.
Can I get enough protein from plants?
Yes, with planning. Plant proteins are often lower in one or more essential amino acids, so eating a variety (legumes, grains, soy, nuts) and slightly more total protein covers it.
Do I need protein powder?
No — it is a convenience, not a requirement. Whole foods can meet any target. Powder helps when appetite or time makes hitting the number hard.
